Squat Therapy

(Try to keep your feet shoulder width apart and work on keeping your knees out and finding depth, rather than trying to find depth by pointing your feet out really wide!)

Things I learned today: 1. You guys can hold a squat for a loooooong time 2. Abmat sit-ups and Jerks go together very well 3. Cleans and Burpees ....... not so much

WOD - Wednesday 8th July

Another load of full classes today, maybe its because its summer, maybe its because we're increasing our members.......Or.....maybe its because you love my programming :) Some good times on Diane and a few PB's and a lot of you attempting the Rx weight on the deadlift which was impressive to see. Don't forget, this was a Benchmark Girl so make a note of your time. We WILL repeat this at some point in the future so you can see how much more awesome you have become!

A lot of you pussies poor souls, have been complaining that you're still sore from Murph on Monday, so I've tried to work with you tomorrow.

If you do have to break and come out of the squat then you can only rest whilst hanging from the bar.

WOD - Tuesday 7th July

So much love for Murph today, I had secretly thought that perhaps nobody would show-up, but it turns out that you guys really really love a shitfest. Duly noted ;) Special shout out to Jon Hares who decided to do the WOD at 5AM this morning and seemed to be trying to turn it into a swim WOD with the amount of sweat he was putting out. Awesome work.

Today went so well that I'm gonna run with the blog for now (pardon the pun, I'm sure nobody wants to run with anything after today).

WOD - Monday 6th July

To celebrate my first blog entry I thought I'd give you guys a nice easy one to start the week. This is one of the most well known and well regarded CrossFit workouts, In memory of Navy Lieutenant Michael Murphy, 29, of Patchogue, N.Y., who was killed in Afghanistan June 28th, 2005.

For time: 1 mile Run 100 Pull-ups 200 Push-ups 300 Squats 1 mile Run

Partition the pull-ups, push-ups, and squats as needed, e.g

10 Rounds of: 10 Pull-ups, 20 Press-ups 30 Air Squats, or; 20 Rounds of: 5 Pull-ups, 10 Press-ups, 15 Air Squats - Recommended

....whatever you fancy, as long as you're getting the work done.

Start and finish with a mile run. If you’ve got a twenty pound vest or body armor, wear it.

Due to time restrictions you will have 35 minutes to complete the first mile run, pull-ups, press-ups and Air Squats. Then regardless of where you are you will start the final mile run. As always, scaling options will be available!

This is a very special post, and is dedicated to three extremely special people: Katie, Ross (AKA The Poodle) and Arthur Peter Daniels, their brand new baby boy! I'd like to pass on a massive congratulations from the gym and everyone in it!

The Poodle is the life of every party and brings morale in bucket loads wherever he is. Katie is one of the kindest mentalists that I have ever met.

Arthur is going to be an utter dude! He will have the opportunity not to just join the amazing community that we are all part of, but he will be able to grow up in it. He's already got a big brother in me, and I'm sure has many others.

You lived! Nice work team! That was a seriously spicy workout which brought out some significant weaknesses in all of our games. Regardless if you rocked the pistols, or HSPUs, or DB thrusters or muscle ups, then you will have sucked at the single arm overhead squats. We all have something, every single one of us. WoD - Saturday 20th June 2015

Today we pay our respects to a fallen comrade. Even more than that, we shall spend the day raising money for a charity that dedicates itself to supporting the loved ones of such men and women; Forces Support. The organisers of Forces Support shall be at the box to meet and greet and get to know a little more about CrossFit and what we are capable of doing as a community.

CrossFit Cardiff WoD

Paul Woodland, 32, of the Special Boat Service, was thrown out of the upturned 15ft-long twin-engined Rib and apparently became snagged by his drysuit underneath the vessel.

His four comrades dragged him clear within a minute and a half, but as they pulled him up he was unconscious. The four men, who were only identified as soldiers B, C, D and F to protect national security, gave the inquest graphic accounts of the incident during a surf skills course off Saunton Sands, north Devon, in 2012.

Soldier C was the coxswain and he and soldier B said both engines became flooded and inoperable by the large breaking waves. He said a wave up to 5ft high hit them 50 to 80 yards from the shore, capsizing the boat and throwing the five-man crew into the water.

The crew each shouted out their number to register that they had surfaced, but there was silence when they reached number five who was Mr Woodland.

They fired safety flares which alerted safety jet skis to the scene. Mr Woodland was flown to North Devon Hospital in Barnstaple where minutes after arriving he was pronounced dead.

Soldier F said that the exercise was part of a boat-handlers course for Royal Marines, based at Instow in north Devon. He said this was the first time he had lost a “student in troop training” and losing both engines on the Rib was a “freak accident”. Paul Woodland was a highly trained operative and a good swimmer.

The Special Boat Service (SBS) is the special forces unit of the Naval Service.

It was founded in 1940 during the Second World War, when it started as the Special Boat. In the 1980s it was renamed as the Special Boat Service.

The SBS is under the Operational Command of Director Special Forces and is based in Hamworthy Barracks in Poole, Dorset.

The Royal Navy said its role is to ‘be carrying out daring, undercover raids using the element of surprise possible with small, highly-trained teams’.

The SBS is manned by ranks drawn mostly from the Royal Marines and its main tasks include intelligence gathering, counter-terrorism operations (surveillance or offensive action), sabotage and the disruption of enemy infrastructure, capture of specific individuals, close protection of senior politicians and military personnel, plus reconnaissance and combat action on foreign territory.

Around 200 to 250 service personnel make up the SBS at any one time and once qualified, they are known as ‘Swimmer Canoeists’.

They are elite military personnel who show physical and mental aptitude to make the step up to the next level. Many have served in Afghanistan and Iraq.

They are also experts in swimming, diving, parachuting, navigation, demolition and reconnaissance.

Members of the SBS wear a green commando beret with their own cap badge.
